Does tart cherry juice actually speed up exercise recovery?

Tart cherry juice speeds up recovery of muscle strength and power after hard exercise, according to a 2026 meta-analysis of 19 trials in Sports Medicine - Open, but the same review found no significant pooled effect on muscle soreness itself — a finding that splits from an earlier, smaller meta-analysis. The evidence, in short, is mixed by outcome.

What is tart cherry juice, and why is it used for recovery?

Does tart cherry juice actually speed up exercise recovery?

Tart cherry juice is a beverage or concentrate made from Montmorency and related sour cherry varieties, marketed to athletes as a recovery aid. The interest comes from the fruit's anthocyanins — plant pigments with antioxidant and anti-inflammatory properties in laboratory studies. The proposed mechanism is that anthocyanins blunt some of the oxidative stress and inflammation that follows unfamiliar or intense exercise, a process researchers call exercise-induced muscle damage.

That mechanism is plausible but is not, on its own, evidence that the juice changes how a person feels or performs after a workout. Whether a laboratory-level antioxidant effect translates into less soreness or faster strength recovery is a separate question, and it is the one the two major meta-analyses set out to answer using pooled data from randomized trials.

Tart cherry products used in research have taken several forms — bottled juice, concentrate diluted in water, whole-fruit powder, and capsules — usually taken in the days before and after a bout of intense or unaccustomed exercise. Neither major meta-analysis reported separating its pooled results by product form, so the evidence discussed below reflects tart cherry supplementation broadly rather than any single format.

Does tart cherry juice reduce muscle soreness?

The two largest reviews disagree. A 2021 meta-analysis in the International Journal of Sport Nutrition and Exercise Metabolism, led by Bell and colleagues and pooling 14 studies, found a small benefit for soreness reduction, with an effect size of -0.44 — a modest but statistically meaningful reduction compared with placebo.

A more recent 2026 systematic review and meta-analysis in Sports Medicine - Open, led by Daab and colleagues and pooling 19 trials in athletes with exercise-induced muscle damage, found no significant pooled effect on soreness at most timepoints. The authors described the body of evidence across their outcomes as "heterogeneous" and rated overall certainty as low to moderate.

Neither finding cancels the other out. Different trials pooled different sports, doses, timing, and soreness scales, and heterogeneity of that kind is a known driver of conflicting meta-analytic results. The honest summary is that soreness relief from tart cherry juice is unproven at best and inconsistent at worst — not a settled benefit.

Does it help strength and power come back faster?

This is where the two reviews agree most closely, and where the evidence looks strongest. The 2021 Bell meta-analysis found a moderate benefit for strength recovery (effect size -0.78), a moderate effect on power (-0.53), and a large effect specifically on jump-height recovery (-0.82) across the 14 pooled studies.

The 2026 Daab meta-analysis reached a similar direction using different measures: maximal voluntary contraction, a lab test of muscle force, improved significantly across all measured timepoints after tart cherry supplementation, with effect sizes ranging from 0.63 to 4.82 depending on the timepoint. Countermovement jump height, a proxy for explosive power, was significantly better at 48 hours post-exercise (effect size 1.41).

Two independently conducted meta-analyses, five years apart and pooling different but overlapping sets of trials, both point toward faster return of strength and power after tart cherry juice compared with placebo. That consistency is more persuasive than either review alone — though both reviews were built from small trials in trained or recreationally active populations, and the authors of the newer review still rated overall evidence certainty as low to moderate.

How do the two reviews compare, outcome by outcome?

Because the two meta-analyses measured overlapping but not identical outcomes, a side-by-side view of what each found is more useful than either summary alone. Effect sizes below are pooled estimates from each review; a negative or larger absolute value generally indicates a bigger measured benefit for tart cherry juice over placebo, depending on how each outcome was scored.

Read across the rows, the pattern is consistent: both reviews agree tart cherry juice does not move creatine kinase or tumor necrosis factor-alpha, both find some benefit for C-reactive protein, and both find a benefit for strength and power that is larger and more consistent than the benefit for soreness. Where they diverge — soreness and interleukin-6 — the disagreement lines up with the outcomes both review teams flagged as having the most heterogeneity between trials.

What happens to inflammation markers?

Both meta-analyses measured blood markers linked to the body's inflammatory response to muscle damage, and again the picture is mixed by marker rather than uniform.

C-reactive protein, a general marker of inflammation, was reduced in both reviews: a small effect (-0.46) in the 2021 Bell analysis and a similarly sized reduction (effect sizes -0.46 to -0.73 across timepoints through 48 hours) in the 2026 Daab analysis. Interleukin-6, another inflammatory signaling protein, showed a small reduction in the 2021 review (-0.35) but was not significantly affected in the 2026 review.

Creatine kinase — an enzyme that leaks into the blood when muscle fibers are damaged, and the most commonly cited marker of exercise-induced muscle damage — showed no significant pooled effect in either meta-analysis. Nor did tumor necrosis factor-alpha, another inflammatory marker, in either review. So the marker most directly tied to muscle fiber damage itself was unmoved by tart cherry juice in both bodies of evidence, even where broader inflammatory signals like CRP shifted.

Are there risks or interactions to know about?

Neither meta-analysis reported safety problems with tart cherry juice in the trial populations reviewed, and the ingredient's food-based history is generally reassuring compared with isolated antioxidant supplements taken at high doses. Even so, tart cherry supplements are not risk-free by default just because the source is a fruit.

The National Center for Complementary and Integrative Health notes, in general guidance on antioxidant supplements rather than tart cherry specifically, that combining multiple antioxidant supplements "may have undesirable effects," and that some individual antioxidants carry documented risks at high doses — for example, high-dose vitamin E supplements may increase bleeding risk and can interact with anticoagulant medication. That guidance is about antioxidant supplements broadly, not a tart-cherry-specific warning, but it is a reason to disclose any supplement use, including tart cherry products, to a treating clinician, particularly for anyone on blood-thinning medication or managing a chronic condition.

Dietary supplements, including tart cherry juice and concentrate products, are regulated differently from drugs in the United States. They do not require premarket approval for effectiveness, and product labels describing recovery benefits are the manufacturer's claims rather than claims independently verified by a regulator.

The bottom line

The strongest, most consistent signal across both major meta-analyses is faster recovery of strength and power — not less soreness. Reviewers rate the certainty of that evidence as low to moderate, built from a relatively small number of trials, mostly in trained or athletic populations rather than beginners. Whether the same pattern holds for a first-time exerciser, an older adult, or someone doing a very different type of training is not something either review can answer, because the underlying trials were not built to test it.
